How It Works

Each plan splits your calories by percentage: the balanced option assigns 30% to protein, 40% to carbs, and 30% to fat, a distribution that sits comfortably inside official acceptable ranges. Low-carb shifts fuel toward fat and protein (40/20/40), while high-protein (40/30/30) prioritizes muscle retention during a cut or a lean bulk. The percentages are then converted into grams using the standard Atwater energy values.

Fat carries more than twice the energy per gram, which is why its gram figure always looks small next to its percentage share. Worked Example: A 2,200-Calorie Balanced Plan

On a 2,200 kcal balanced plan: protein gets 30% of 2,200 = 660 kcal, which at 4 kcal/g is 165 g. Carbs get 40% = 880 kcal ÷ 4 = 220 g. Fat gets 30% = 660 kcal ÷ 9 ≈ 73 g. With a 75 kg body weight entered, the protein check reads 2.20 g/kg — at the top of the research range for people who train.

Switch the same 2,200 kcal to low-carb and the split becomes 220 g protein, 110 g carbs, 98 g fat — identical calories, very different plate.

The classic percentage-plan mistake is forgetting that percentages scale with calories but your muscles do not. At 2,800 kcal a 30% protein share is generous; at 1,400 kcal the same 30% delivers only 105 g, which may be too little for a heavier person trying to keep muscle in a deficit.
