What Is a Heart Rate Zone Calculator?
Whether the goal is burning fat on easy runs or surviving interval day, training by heart rate only works if you know where your zones actually sit. A heart rate zone calculator estimates your maximum heart rate from your age and splits it into the five classic training zones — warm-up, fat burn, aerobic, anaerobic, and max effort. How It Works
With age alone, the calculator estimates your maximum heart rate as 220 minus your age, then marks each zone as a straight percentage of that maximum. Zone 2 for a 40-year-old, for instance, runs from 60% to 70% of 180 bpm. This is the method most gym cardio machines and basic fitness watches use out of the box.
Supplying your resting heart rate switches the math to the Karvonen (heart rate reserve) method. Instead of taking percentages of your maximum, it takes percentages of the gap between resting and maximum, then adds your resting rate back. Because a fit person with a low resting pulse has a bigger reserve, Karvonen zones reflect actual effort more faithfully — the same 70% means something noticeably harder, and more accurate, than the plain-percentage version.

Worked Example: A 40-Year-Old with a Resting HR of 60
A 40-year-old with a resting heart rate of 60 bpm has an estimated maximum of 220 − 40 = 180 bpm and a reserve of 180 − 60 = 120 bpm. Using Karvonen, Zone 2 (60–70%) spans (120 × 0.6) + 60 to (120 × 0.7) + 60 = 132–144 bpm.
The full set works out to Zone 1: 120–132, Zone 2: 132–144, Zone 3: 144–156, Zone 4: 156–168, and Zone 5: 168–180 bpm.
Why Train in Zones — and Where Formulas Fall Short
Each zone stresses a different energy system. Zones 1–2 build your aerobic base and teach the body to burn fat efficiently — this is where most easy mileage belongs, and where many recreational athletes accidentally spend too little time. Zone 3 develops steady cardiovascular fitness, Zone 4 pushes your lactate threshold higher so hard paces feel easier, and Zone 5 sharpens top-end power in short bursts. A common recipe is roughly 80% of weekly training in the lower zones and 20% up high. Keep in mind that 220 − age is a population average with a real spread of ±10–12 beats; genetics, heat, caffeine, medications like beta-blockers, and fatigue all move the needle. The second trap is treating the calculated zones as physiological law. The 220 − age formula misses individual maximums by ten or more beats in either direction, so some people's "Zone 4" is actually comfortable while others redline in "Zone 3." Zones are a starting map, not a verdict: calibrate them against perceived effort (easy conversation should be possible in Zone 2), revise your working maximum if you've genuinely observed a higher number during all-out effort, and remember that wrist-based sensors lag and misread during intervals — a chest strap is far more trustworthy when the precise number matters.
